The four ways you burn energy
Daily energy expenditure has four parts. The largest is your basal metabolic rate — the cost of simply being alive, which you cannot change much. A small slice is the thermic effect of food, the energy used to digest what you eat. Then there is deliberate exercise, which for most people is a surprisingly small share because it only lasts an hour or so. And finally there is NEAT: everything else you do while awake. For someone who is not a dedicated athlete, NEAT is usually far larger than their workouts.

The overfeeding study that made the point
The most famous NEAT experiment deliberately overfed a group of volunteers by the same amount each day for eight weeks and watched who gained the most. The results were not uniform. Some people put on far more fat than others on identical extra calories, and the difference tracked almost entirely with how much their NEAT increased. The people who unconsciously moved, shifted and fidgeted more burned off much of the surplus. The gap between the highest and lowest responders came to several hundred calories a day — from movement nobody was told to do.
How much is NEAT actually worth?
The overfeeding work put a number on the spread. Sixteen volunteers were fed 1,000 extra calories a day for eight weeks; about two-thirds of the rise in their total daily energy expenditure came from NEAT, and the differences in how much fat they stored ran to roughly ten-fold. Same surplus, wildly different outcomes, driven mostly by unconscious movement.
A later study from the same group tracked posture and movement every half-second for ten days in ten lean and ten mildly obese volunteers. The obese participants sat, on average, about two hours longer per day. The authors estimated that adopting the movement patterns of the lean group would have been worth roughly 350 extra calories a day — and, notably, posture habits did not change when people gained or lost weight, which suggests they are fairly deeply set rather than a simple matter of trying harder.
Those are estimates from small samples, not a promise about your own day. But the direction is consistent: the gap between a sedentary day and an ambiently active one runs to hundreds of calories — the same order of magnitude as most people's entire deliberate deficit.
Why NEAT falls when you diet
This is the twist that catches people out. When you cut calories, the body defends its weight in part by quietly reducing NEAT. You take fewer steps, fidget less, sit a little longer, take the lift without deciding to. It is not laziness or weak will; it is an automatic energy-saving response, and it can erase a meaningful chunk of the deficit you carefully created. A plateau that appears despite honest effort is often NEAT drifting down out of sight.
This is one strand of what researchers call adaptive thermogenesis: the coordinated metabolic, hormonal and behavioural response that opposes a reduced body weight and makes maintenance harder than the original loss. Falling NEAT is the behavioural half of it, and it is the half you can partly override on purpose. It is also why weight-loss plateaus arrive on schedule for almost everyone rather than only for people doing something wrong.

Raising NEAT without turning it into a workout
The good news is that NEAT responds to small, repeatable choices rather than heroic sessions. Because it is spread across the whole day, tiny additions compound:
- Walk while you take calls, and take the longer route on purpose.
- Break up long sitting with a two-minute stand or stroll every half hour.
- Do your own chores briskly — carrying, cleaning and stairs all count.
- Track steps as a floor to defend, especially in a calorie deficit when NEAT wants to fall.
None of this replaces sensible eating, and no supplement substitutes for movement. But understanding NEAT reframes a stubborn plateau: often the answer is not another restriction, it is putting the movement back that the diet quietly took away.
Setting a step floor you can actually hold
Because NEAT drifts down silently, the most useful tactic is a floor rather than a target — a number you refuse to go below.
- Measure before you set it. Track a normal week without changing anything; your median day is the true baseline, not the number you assume.
- Set the floor just above that median. A floor you clear on most ordinary days keeps working on bad days too. One you clear only on your best days becomes a source of guilt and gets abandoned.
- Defend it hardest while dieting. This is exactly when the automatic slide happens, so treat the floor as part of the plan rather than an optional extra.
- Attach walks to things that already happen. A lap after each meal, a call taken standing, the far car-park space: habits anchored to routines survive, free-floating intentions do not.
Common mistakes with NEAT
- Treating an intense workout as permission to sit. A hard session often depresses the rest of the day's movement enough to cancel a good part of what it burned.
- Trusting a tracker's calorie figure. Wearables estimate step counts reasonably and energy burn poorly. Watch the step trend, ignore the calorie readout.
- Cutting calories and steps at the same time. Two levers pulled together leave nothing to adjust when progress stalls, and the calorie side of the ledger is the less reliable of the two anyway.
- Ignoring what else the deficit is costing you. Falling NEAT often travels with lost lean tissue, and resistance training is the standard defence against that.
